Advanced and experienced trainees require more frequent strategic changes due to the maturity of their nervous system. We alter the number of reps, sets, rep speeds, rest periods, grip, rep executions and more every two to three weeks to keep the body progressing quickly.  Increasing the strategic challenges involved with interval training including venues, sprint interval timing, and resistance are also crucial. Going into the gym without the right plan for your needs is simply wasting your time and effort.

A set lasting 36 seconds will feel like an eternity

Following a couple warm up sets pick a weight load you can do for 6 reps with the proper form and repetition speed. Each rep is going to last 6 seconds based on the speed of reps assigned making each set last a total of 36 seconds. The 36 seconds is going to feel like an eternity with a challenging weight load as most sets last less than 20 seconds based on years of our observations in commercial gyms.  Bring a stop watch to the gym to enforce the proper length of sets and rest periods.

Finding the right time under tension length

Advanced clients can progress to sets closer to 60 seconds after building a base of strength endurance. Individual trainees have different muscle fiber type dominance which help to determine the best training methods for their needs. Athletes with an endurance body type will do better with longer set durations. A natural sprinter needs higher loading with set lengths around 40 seconds.

This may come as a shock to traditionalists, but for most trainees using more sets and lower rep ranges to allow for higher loading are the keys to adding muscle while losing body fat. In this case we could use four giant set revolutions with six reps per set to support the higher loading necessary to stimulate fast twitch muscle fibers.  Fast twitch muscle fibers have the greatest potential for growth.

Multi Stage Fat Burning Sprints

Dr. Serrano and Scott I have seen many of your client transformation pictures over the years so you must be doing something right. What cardio systems do you recommend to maximize body fat loss? I am 18% body fat measured by calipers and have never been able to get to 12%. I increased the amount of cardio to an hour 4 times per week and I think I am getting the “Skinny Fat” look. James Milwaukee.

Dr. Serrano’s literature research and extensive patient experimentation has led us to use a three stage system which is highly effective for body fat loss as well as conditioning. The key to success is depleting glycogen (stored carbohydrate) so that the body can burn more stored fat as fuel during subsequent stages of the interval session. We call the final stage of the session the Afterburner- just like a fighter jet your body will be burning fuel- in this case stored fat at very high rates.

We have seen many clients double their rate of fat loss with two to three interval sessions per week that are 30 minutes or less including warm up. The leaner the client- the greater the importance of the program design to include multiple venues and interval strategies.

Do Not Get “Skinny Fat”

James we do not recommend cardio in the traditional sense of the word for someone with your situation and goals. Steady state cardio is not effective for body fat loss and can actually increase stubborn fat deposition by spiking stress hormones. We reviewed your pictures and caliper tests which reveal that you have lost muscle over time while your stubborn fat sites including the love handles and abdominal have climbed. Interval Sprints for Fat Burning

We use a variety of interval sprinting programs to maximize body fat loss based on individual client needs. 18% body fat is by no means “fat” the average American male who is in what most would consider good shape is probably well above 20%. You want to get to 12% quickly and this will require a focused effort with an emphasis of quality over quantity. A personalized weight training, nutrition and interval plan can get you down to 12% in a 12 week period or less with the right quality and consistency of execution. “Cardio” is a common area where trainees are cancelling out the good work they are doing with weight training and diet.

Warm Up

First we suggest a warm up such as a quarter mile jog to break a sweat and prepare the muscles for high performance. A dynamic warm up is very important for complex activities such as sprinting on a track or other functional venues. Venues such as a recumbent bike, stair climber elliptical etc. do not require a dynamic warm up in most cases.

Glycogen Depletion Sprints

A series of high intensity sprints with relatively short active rest periods in between are performed to deplete muscle glycogen. The body has many safe guards in place to store glycogen in case of emergencies even when someone is consuming a low carb diet. Interval sprints fire up metabolism through several critical pathways and elevate rates of fat burning for many hours following the session.

Following the sprints is the time to turn on the after burners just like a fighter jet to torch an incredible amount of stored fat as fuel. Immediately following the sprints run ½ to 1 mile total in a set period of time such as 10 to 12 minutes.

Keep sessions short

It is human nature to want to improve faster by adding more work. However in this case due to the delicate balance of hormonal factors a longer after burning session can be counterproductive. You do not want stress hormones associated with muscle wasting and body fat deposition to rise with a longer session.

Two-A-Days on Weekends

Clients seeking very fast rates of body fat loss to prepare for a wedding, vacation or business event for example may perform several short interval sessions over the course of a week to increase their rate of fat burning. The schedule may be very busy which limits training on certain days of the week. Implementing a morning and afternoon interval session on a weekend day for example works very well when the correct program is put into place and adjusted based on client performance and recovery rates.

Finishing Set Training to Double Your Rate of Fat Loss (1 of 2)

A commonly asked question we receive is,

“What training system do you guys suggest to maximize fat loss without losing muscle?  I have read several of the articles discussing strip sets, but I am not sure of what weight load to use during the second or third phases of the strip set.”

so we provided the following information in a two part series to ensure you’re maximizing your fitness and fat loss goals:

We highly recommend multi-phase finishing strip sets which demand an all-out effort stopping one rep short of failure with proper form and repetition speed.  The objective is to increase fat burning hormones by achieving a very high rate of intensity within a short training session of 45 minutes or less.  Compact training sessions help to prevent over training related increases in catabolic hormones associated with muscle wasting and body fat deposition.  We make very specific program adjustments based on personalized program client performance, progress and feedback to drive excellent transformations.

How to Select the Best Weight Load

Yes selecting the correct weight load is vital so that you can gain the most benefit out of every single set.  We are often asked how much weight should be used for a particular exercise or training sequence.  This all depends on many conditions for each individual client so the best choice is to let the training system parameters determine the load for the finishing set.  Quite simply if every rep is not challenging, you are not using enough loading to maximize your benefits!

Your Work Sets Determine the Perfect Weight Load for the Finishing Strip Sets

Following a warm up the first 2 work sets will be done with 8 repetitions stopping one rep short of failure.  These sets will determine the load for the first phase of the finishing set (C1 and D1).  Due to the tremendous effort required – you will only do one finishing set per exercise.  One finishing set done correctly is all that you will need to send fat burning hormones through the roof!  More than one finishing set per exercise may be used for advanced clients who cycle the volume of training according to a broader customized protocol.

Load Selection Example- 100 Pound Dumbbell Press

A very strong client will use 100 pound dumbbells for a set of 8 reps of the 45 degree incline presses.  He will immediately reduce the load by 50% which in this case is 50 pounds and do as many reps as possible with proper form stopping one rep short of failure for safety purposes.  Rest 20 seconds and then using 50 pounds aim for as many high quality reps as possible stopping one rep short of failure.  50 pound dumbbells will feel like massive boulders at this stage of the training session!

Customizable Program Refinements

The amount of load reduction is adjusted for our personalized program clients based on client goals, feedback, training experience, muscle fiber prevalence and other factors.  Clients wanting to maximize body fat loss and muscle growth simultaneously are better served with a 25% reduction in load for the strip set phases as the higher loading does a great job stimulating the fast twitch muscle fibers with the greatest potential for growth.

Targeted Carb Consumption Improves Fat Loss

Proper post workout meal structure will make your carbohydrate consumption into a fat burning weapon while improving performance and muscle glycogen replenishment.

My top priority for the next 2 months is to lose body fat, especially around the mid-section and my thighs.  I am confused by the conflicting information regarding post workout nutrition.  Most advise whey protein and a quickly absorbed carbohydrates which leaves me feeling tired and bloated.  I am busting my butt in the gym 4 days per week for an hour each session, but the body fat is just not dropping like it should especially around my trouble areas.

Carbs for fat burning

Metabolic and hormonal conditions are optimized for targeted carbohydrate consumption during the meal following training.  A customized approach is necessary to maximize your rate of body fat loss considering food sensitivities, goals, body weight, stress levels, training volume, timing of the training session and more.

Post workout carbohydrate

Your current intake of 60g of carbohydrate from tropical fruits and whey protein immediately following training is creating a poor response based on the bloating, fatigue and your lack of stubborn fat burning progress.  We need to change the amount and source of carbohydrates while getting rid of dairy protein which is not digesting well. Two keys to substantial Arm Muscle growth and body fat loss are the Time Under Tension of each set and the Density of the entire training session. We set the timing of each phase of the rep (3-2-1-1) to make a repetition last 6 seconds- for example when done for 10 reps results in a set lasting 60 seconds.

Controlling the repetition speed reduces shearing forces on the joints while adding a tremendous amount of strategic challenge to each set. Based on years of our observations the average set in gyms across the country takes 15-20 seconds. This is one reason why a large percentage of trainees never earn great results. A 60 second set with a challenging load which increases lactic acid will feel like an eternity for your hard working muscles. Lactic acid is a pre cursor to growth hormone which is a very powerful fat burning force!

Improve training density

You can improve training density by gradually doing more work in a shorter period of time to stimulate muscle growth and body fat loss. For example during week 2 of the 9-12-25 training program using a higher weight load while reducing the rest periods between sets compared to week 1 is a huge density improvement. A high quality over quantity training approach also great for hormones.

Find Your Fat Burning Prime Time

We discovered that getting to the four-hour fat burning window can potentially double your rate of fat burning progress.  Based on research and our experience working with numerous clients, we’ve determined that it takes as long as 12 hours of fasting on average to reach your  fat burning pinnacle.   As a result we recommend a fast period starting after dinner until lunch the next day between three and four times a week.  Overall the fast state can last from 10-16 hours depending each client’s individual needs and fat loss goals.

There is much more to fasting than caloric reduction

Start the unilateral sets with the Left arm, perform 8 reps, and with no rest between switch to the right arm for 8 reps.
