You can be very successful while spending less time in the gym and eating more of the right food choices and combinations. A majority of my clients are similar to you, big goals and little time. My Shoulders are very well developed by my bis are lacking. Is there a way I can improve the peak of my biceps? JT Tacoma WA Broad question, but that is ok. I would break up arm training into four parts of the purposes of this answer. Bicep, forearms, triceps, shoulders. We will not address shoulders since you are doing well in that department. The common exercises for these areas are well known so I would list some that you have not likely tried, integrating new movements into your training routines is vital for continued success. Otherwise you will adapt very quickly, on the same note training splits, reps, sets, rest periods, tempos all must change frequently as well, but that is a different topic. Also consider that you must change the angles of exercises to focus on specific cross sections of the muscles. For example most people do bicep curls standing, but what about using an incline or preacher bench? It is possible to improve the bicep peak and other areas of the upper arm with the right exercise selection. Try a kneeling high cable bicep curl to develop your bicep peak. Take advantage of the unilateral (one arm at a time) movement by bring your palm past your ear to maximize the contraction. The prone incline DB kick back is a personal favorite for tri development as the position puts you at a mechanical disadvantage of sorts greatly increase the difficulty. Do not be afraid to lower weights so you can perform the exercise correctly. Remember to isolate movement at the elbow and do not involve the shoulders. Lock out the elbow on top for full recruitment Many great forearm movements involve arm flexion (curling type movements). One of my client favorites is the DB Zotman curl. This is simply a seated curl during the lifting phase and then a switch to a reverse grip (palm facing floor) during the eccentric or lowering phase. This enables you to over load the forearm musculature in a productive manner. The exercises above can work well in your routine, but I prefer to build customized routines to ensure I am taking the client goals and training condition into consideration. In your case JT I would review your past routines to determine the best path for the future. Pictures and certain strength tests help me measure muscle/structural imbalances which is an important component of program design. Weak points are identified and corrected to optimize the potential for muscle growth and strength.

Mr. Mendelson I have failed to make as much progress as I would have liked over the past several years and am curious as to your opinions regarding how strength relates to the physique. After reviewing old training journals I have not made much of a change in weights used for 5 years. Is this a problem? All things being equal this is a big problem. There are other progression factors besides loading including rest periods, tempo, pauses etc. You cannot expect the body to grow or lose body fat if there is not a progressive challenge each workout. The muscles and nervous system become very bored without a new stimulus and muscle fibers will not break down, leaving little opportunity for new growth as the training has become “routine”. You must shock the system with new training techniques and gradually heavier poundages to get the results you are looking for. Many believe that the amount of work and not the poundage is the key, but this is not true as a mature lifter responds much better to higher intensity in comparison to volume. Hey if high rep and high volume stuff was so effective then your local male aerobics instructor would be both huge and lean from pumping his pink 3 pound hand weights all day! Now let’s not get confused here, high volume to me is sessions lasting more than an hour 4-5+ times per week. There must be an inverse relationship between volume and intensity meaning you cannot train for hours on end if you are using heavy loads. My experience working with clients in their late 30s- 50’s leads me to believe that the longer someone has been training, the less total work they need due to the maturity of the nervous system and natural hormonal status (remember if you are not 18 years old, do not train like it, trainer smarter and not longer!). As an incredible adaptive machine the body seeks to take the most efficient path saving energy for other tasks in case of an emergency. Training routines with vastly different parameters in comparison to your current programs must be employed to shock the system, as a result the nervous system is confused and cannot operate as efficiently; allowing for more fiber recruitment and ultimately muscle break down, creating an opportunity for new growth. Also consider that you must build some momentum during the last month or so of the year if you want you to aggressively pursue goals come Jan 1. Do not expect to just turn on the training switch and hit the ground running. Why not maintain your muscle instead of taking the 2 steps forward 3 step back approach. Let me guess you eat the same things over and over- chicken, eggs, your favorite protein shake? You will build food allergies to certain items if you eat them daily for a long period time. Symptoms are significant, but no so obvious at times including sluggishness, excessive body fat and stomach upset. Sound like someone you know? A variety of constantly changing factors will dictate the appropriate nutrition approach for a client at any given time. For example those who have followed a low carb plan for a while will need to stagger the amount of carbohydrates and dietary fats on certain days otherwise the body will continue to use protein as fuel instead of stored fat. Seems like I have been dieting forever, over a year at least and I am stuck at 20% body fat. New Muscle Growth without Rebounding Body FAT Time to put on some size, seems like I have been dieting for ever and now that I am conformable with my body fat level what can I do to prevent any rebound during a size phase? My clients see the best results when they focus on one goal at a time and I think you are smart to rotate the emphasis of your training and nutrition program every 8-12 weeks as returns diminish from extended dieting. Play your cards right and you can pack on more muscle while reducing body fat. The transition made to various goals is very important as it makes no sense to work hard losing fat just to gain it all back within a short period of time. You can stay lean while gaining new mega muscle if you play your cards right. An objective measurement is important, you must have a caliper body fat test or measuring system that indicates what is going on, not a scale or a mirror test which are not objective. Do not panic if you gain 5-10 pounds of scale weight within the first couple weeks of your mass phase as this is water, glycogen and other energy substrates, not fat assuming you are following an appropriate nutrition plan. My clients keep me informed with measurements every 2-4 weeks and if body fat % is rising, adjustments are made to counter. The first mistake most make is going from a strict diet to an anything goes attitude; this overwhelms the system which is accustom to much less food. The response? Pack on the pounds, so transition by gradually increasing your food portions and number of meals- make good food choices!. This is especially important when it comes to carb intake as your insulin sensitivity will be altered following a low carb diet. This means you must closely watch the amounts, sources and timing of carb choices as you get into a lean mass gaining phase. Do not buy into the myth that you need tons of carbs to gain size, this is not the case, a majority of my clients put on muscle like crazy with 30% or less of total calories from good carb sources. Little Sleep= Lots of Fat !
I do not sleep very well due to my job which has me on rotating shifts. I have been losing muscle and gaining body fat around the mid section like crazy, will the Fat Reduce help me? Sleep depravity is a leading contributor to obesity and it can be defined by a lack of sleep in terms of time or restless sleep which prevents you from entering the crucial REM cycle. Cortisol activates fat storage receptors in the mid section for men and legs for women; secondly ruining insulin sensitivity which governs the storage of body fat. A customized training program is much like plans for a sky scraper, there must be an appropriate foundation built with tremendous attention to detail by a professional who knows how to manipulate all factors in your favor. When potential problems arise the decision maker must be able to adjust accordingly to ensure your success. It is very difficult to design your own program which is why I do suggest serious trainees get professional help. 99% of trainees find it impossible to be objective when analyzing weak points as it becomes very personal, those who design their own programs rarely venture outside of their current box of knowledge which limits the introduction of new techniques. People who take on the role of both trainer and trainee often find themselves redesigning programs too frequently and constantly second guessing before giving a program enough time to work. Now the most common failures I see during program design is the lack of attention placed on the long term scope of a program. There cannot be a directionless change of routines every month. Each phase must build on the previous to ensure that the body does not slow down progress due to staleness or overtraining. This is not a skill you can pick up when reading a research journal. It takes years of experience to develop these skills along with the ability to identify what aspects of training are most important to support the goals. When training in a California gym many years ago I knew a trainer who had all of the right looks with a great physique, but no brains to match. No matter what the goals he prescribed the same general guidelines to all of his clients who ranged from old women to teenage athletes. Unfortunately many trainers still use these same techniques as it minimizes any potential use of the brain on their part. Do not assume that just because you are paying a trainer that you will get an appropriate program. While there are many skilled trainers around, they are still the vast minority as gyms employ inexperienced trainers to save on pay roll costs. The nutrition and supplementation scope is also equally important to training as one must support the body by sending the proper messages to the brain and provide optimal fuel sources. People under estimate the importance of changing the nutrition program to match the training stimulus and goals. I take tremendous amounts of time to evaluate feedback from my clients on a weekly basis to determine adjustments to all phases of the program. Little things make a huge difference week to week and without a trained eye, you will miss these opportunities to improve your progress. It makes no sense to put tremendous efforts and resources into accomplishing your goals without the proper plan to ensure your success. When trying to pick his brain he led me to you as you designed the program. What are the keys to packing on size without accumulating body fat? Packing on new muscle is a matter of the right training to inflict damage while providing adequate fuel via the nutrition program to support repair. Get too little and you slow down progress- too much and you start laying on the body fat. I agree it makes no sense to work so hard during a fat loss phase only to have to do it all over again each year. Why not maintain a lower body fat level during the winter so you are great shape come spring! With that said you must consider hormones which control the rate of muscle growth and body fat storage.
